NEW FORMAT

3 Workouts in a 2.5 hour window! 

Podium Spots for each division. 

Divisions:
RX: Same Sex Pairs  
Intermediate: Same Sex Teams of 3
Fitness: Mixed Pairs 

Guide Timings:
RX: 9am-11.30am
Interm Male: 10.30am-1pm
Interm Female: 12.30pm-3pm
Fitness: 2pm-4.30pm

Goodie Bags & Prize boards for all podium spots in all divisions

Movement Standards

Intermediate standards: will be T2B, Pull ups (kipping or strict, butterfly pull ups will NOT be permitted in the intermediate division). Double unders, Wall Walks, prescribed weights e.g. Up to 30/50KG Thrusters, Up to 30/50KG Snatches, Up to 35/60KG Power Cleans, Dumbells 15/22.5KG. *Only two of the team members will be need to perform each movement.      

RX standards - only 1 of the 2 team members will need to complete the higher skill gymnastics such as bar muscle ups, hspu. Example weights will be e.g. 35/60KG thrusters/snatch, dual DB etc.   

Fitness standards - bodyweight movements, 20/30KG thrusters, 20/30kg Power Cleans, 55/80KG deadlifts, 10/15KG Dumbell. 

Competition is open to both members and non-members. 

Location: Boundary Belfast

Team members can be substitued up to 1 week prior to the competition. Workouts will be released over a two week period prior to the competition. 

If previously competed as an RX athlete or completed the Open RX then we want you to sign up to an RX team.

WOD 2 Engine + Power

AMRAP 15
In pairs: YGIG (Partner A does a full round, then Partner B does a full round). 1 Partner on bike at all times.

Score A: Max Distance Bike
Score B: Rounds & Reps YGIG

BUY IN EVERY ROUND BOTH PARTNERS TOGETHER: 6 Burpees Over Bar 

YGIG Rounds 1 Partner works at a time. 1 Partner on bike at all times. Rotate evey round.

*BOB do not count towards score

WOD 1 Synchro or Die
Time Cap: 12 minutes

Format: Both athletes working together, all reps Synchro.

30 Synchro Ab Mat Situps
30 Synchro Burpees Box Step over 20”  
30 Synchro Dual DB Shoulder to Overhead 15/10kg
30 Synchro Dual DB Deadlift 15/10kg  
30 Synchro Burpees over DB 


Notes:
Sync hands touch ground together on sit-ups
Sync at top of box on BOB
Sync at lockout on S2OH
Sync at lockout on Deadlift
One head of DB touch ground for Deadlifts
Sync chest to ground on burpees

WOD 3  Unbroken Fight

Format: Max Distance + AMRAP
Time Cap: 10 Minutes

Part A: Max Distance Row
6 minutes: One athlete rows while the other holds a KB front rack position (20/12kg)
Athletes may switch as desired.
If the KB drops, the row must stop until the KB is re-racked

Part B: 4-Minute AMRAP Finisher (Immediately Following)

AMRAP 4:
10 Synchro KB Goblet Squats 20/12kg
10 Synchro Russian KB Swings 20/12kg
10 Synchro Goblet KB Reverse Lunges 20/12kg
