Workouts

Beginners/Foundations teams of 4 working in female/female and male/male pairs will complete;

3 rounds for time:

10/7 calorie assault bike

6 burpees to a target

50’ walking lunges (25’ down, 25’ back)

The female/female pair will perform all the bike calories, burpess and walking lunges while the other athletes rest. After the females complete the designated number of reps, they will tag in the male team members. Each pair of athletes must finish all calories, burpees and walking lunges to compete 1 round. When the last pair of athletes finishes the final round of walking lunges, all team members will advance to the finish.

Move 300lbs of weight for time.

Beginners/Foundations teams of 4 will move 300lbs of weight across the floor as quickly as possible, while simultaneously performing ab mat sit up, air squats and box step ups. All team members will be working at the same time.

Station #1 – Athlete picks an object(s) or weight(s) to move down the floor. After they position the item in the designated area, they will sprint back and switch places with the athlete in station #2. Athletes may carry more than one object or weight at a time and utilize any hold (overhead, front rack, farmers carry, back rack, etc.). However, if the object/weight touches the floor anywhere outside of the designated endzone, they must carry it back to the beginning and move to the next exercise.

Station #2 – Performs 12 ab mat sit ups, then moves to station #3.

Athlete #3 – Performs 15 air squats, then moves to station #4.

Athlete #4 – Performs 10 box step ups, then moves to station #1.

Athletes will continue rotating through stations until all of the weight has been moved. When the last item is placed in the endzone, the athlete at station #1 will sprint back to the start to collect the rest of the team, at which time all team members will advance to the finish together.

Event 1 is a 400 meter row for time.

Teams of 4 will row 400 meters as quickly as possible with each athlete rowing 100 meters at time. Athletes must get as close to 100 meters as possible. Any calories over 100 meters will be a 1 KB swing penalty. Any calories under 100 meters will be a 2 KB swing penalty. All athletes will perform the row with the judge keeping a tally of penalty reps. When athlete #4 finishes their row, the entire team will advance to the line of KBs and must perform synchronized KB swings at 35/26lb.

Roll over calories count. The rower must come to a complete stop and the judge will mark the number of meters to determine the number of penalty reps. The rower will not be reset between athletes. For example, athlete #1 rows 104 meters = 4 penalty KB swings. Athlete #2 starts at 104 and rows to 198 meters = 4 penalty KB swings. Athlete #3 rows to 300 meters = 0 penalty KB swings. Athlete #4 rows to 410 meters = 10 penalty KB swings. All 4 athletes will move to the line of KBs and perform 18 synchronized KB swings. The score will be the total time in which it takes to row and perform KB swings. Tie break score will be team with the fewest number of penalty reps.

Event 1 is a 800 meter row for time.

Teams of 4 will row 800 meters as quickly as possible with each athlete rowing 200 meters at time. Athletes must get as close to 200 meters as possible. Any calories over 200 meters will be a 1 KB swing penalty. Any calories under 200 meters will be a 2 KB swing penalty. All athletes will perform the row with the judge keeping a tally of penalty reps. When athlete #4 finishes their row, the entire team will advance to the line of KBs and must perform synchronized KB swings at 53/35lb.

Roll over calories count. The rower must come to a complete stop and the judge will mark the number of meters to determine the number of penalty reps. The rower will not be reset between athletes. For example, athlete #1 rows 204 meters = 4 penalty KB swings. Athlete #2 starts at 204 and rows to 398 meters = 4 penalty KB swings. Athlete #3 rows to 600 meters = 0 penalty KB swings. Athlete #4 rows to 810 meters = 10 penalty KB swings. All 4 athletes will move to the line of KBs and perform 18 synchronized KB swings. The score will be the total time in which it takes to row and perform KB swings. Tie break score will be team with the fewest number of penalty reps.
