Workouts

"Barbell Blitz"

For Load: (8 minute Time Cap)

8 Minutes to find Combined Max Complex

1 Clean + 1 Hang Clean + 1 Jerk

Partners share a single barbell (M/F- 45# bar), tag in/out as desired.

Workout Description:

Each team will begin with an empty barbell. M/F teams will have both a 45# and 35# bar.  Each platform will have a total of 365 lbs of weights to use at its disposal.  Available weight/plates will include: 45# (4), 35# (2), 25# (2), 15# (2), 10# (2), 5# (2), 2.5# (2).  Partners can add or subtract weight as needed to complete the heaviest load of the described complex.  No minimum or maximum attempts are required.

Scoring:

Total combined heaviest successful complex.

Movement Descriptions:

Clean + Hang Clean + Jerk

The initial “Clean” will be taken from the floor. Bar must be caught in the front rack position.  Hips and knees must be extended at the top, with elbows clearly in front of the bar.  Completion of the lift must be demonstrated before returning the bar to the hang.

Upon completion of the Clean, a Hang Clean must then be performed without the bar returning to the floor, or below the knee.  The bar of the Hang Clean must stay at or above the knees during the loading phase before the first pull.  If the bar drops below the knee at any time, the complex must start over from the floor. The Hang Clean must be caught in the front rack position.  After the catch, athletes can pause in the extended position prior to the Jerk, or choose to dynamically move straight into the Jerk. Both the Clean and Hang Clean can be performed as a power or squat, as long as the movement standards are met.

During the Jerk, the barbell must go from the shoulder to a locked-out position overhead with the feet in-line with the body and the knees and hips extended. Any form of shoulder to overhead is permitted (i.e. strict press, push press, push jerk, split jerk).

Clips must be on the barbell for each lift.

“Fast Break”

For Time:

21-15-9
Calorie Echo Bike
Bar Muscle-ups (RX), Pull-ups (Open)
*Bar MU Reps: 15-12-9

Then, 21-15-9
Thrusters 135/95#, 95/65#
Burpee Over Bar

Workout Description:

Teams will line-up behind the bike before start of workout.  Upon “Go”, one partner will begin biking towards the 21 calorie mark. Once complete, partners will move to the MU/PU and complete the designated number of reps.  This will repeat until all three rounds of descending reps are complete.  Once the last MU/PU rep is finished, both athletes will immediately transition to the first thruster set.  Upon completion of the 21 thrusters, athletes will start the first burpee over bar set.  This will continue until all reps of the 21-15-9 are complete.  One person works at a time and partners can tag out at any point during a set.

Scoring:

Time to complete. 12-Minute Time Cap.  Number of reps not completed at the time cap will be added as a second to the score (e.g. with 10 reps left, score will be 12:10).

Movement Descriptions:

BAR MUSCLE UPS (RX)

The athlete must begin with or pass through a hang below the bar, with the arms fully extended and the feet off the ground. Kipping and glide kips are permitted but the athlete must pass through some portion of a dip to lockout over the bar. The foot may rise above the height of the bar during the kip, but this is not a pull over movement. The rep is credited when the arms are fully locked out while the athlete is in the support position above the bar with the shoulders over or in front of the bar. Only the hands and no other part of the arm may touch the pull-up bar to assist the athlete in completing the rep. Once on top, the hands must stay in contact with the bar, and athletes must maintain support with their arms.

PULL-UPS (OPEN)

This is a standard chin over bar pull-up. Strict, kipping or butterfly are all permitted as long as all the requirements are met. The arms must be fully extended at the bottom, with the athlete’s feet off the ground. The rep is credited when the chin is over clearly over the bar. Overhand, underhand or mixed grip are all permitted.

THRUSTER

The crease of the hips must clearly pass below the top of the knees in the bottom position (below parallel). The rep is credited when the hips, knees and arms are fully extended.  The bar must be directly over, or behind, the middle of the body when viewed from the side. A squat clean is allowed, but not required, to start a set.

Burpee Over Bar

Starting on one side of the barbell, the chest and thighs must touch the floor at the bottom of each rep. Return to both feet with both hands off the floor (jumping or stepping in and out of the bottom of the burpee is permitted).  Jump over the barbell with both feet off the ground.  A two-foot take-off or landing is not required.  Rep is counted when both feet are on the opposite side of the barbell.  If any part of the foot makes contact with the barbell, it will be considered a no-rep, and entire rep must be repeated.  Any orientation (lateral/bar-facing) of the burpee is permitted as long as athlete stays in the designated workout area.

Row & Go:

Partner A: Max Distance Row
Partner B: AMRAP

40 Double-Unders (See Single Under Option Below for OPEN div only)

10 Front-Rack Lunges (RX-135/95#, Open- 95/65#)

10 Handstand Push-Ups (RX)/ Hand Release Push-ups (Open)

*Partners switch every 2 minutes for 3 complete rounds (12 minutes).

Scoring: Score 1: Total meters rowed, Score 2: Total reps performed

Workout Description:

Before the start of the workout, one athlete (Partner A) will begin on the rower, hands off the handle.  Other athlete (Partner B) will be standing with jump rope on floor.  On "GO!" Partner A will begin rowing for max distance, and Partner B will start the AMRAP.  At the 2-minute mark, athletes will switch positions with a continuous clock.  Both athletes will pick up where the other left off. This will continue for 3 complete rounds.

Scoring:

Two (2) scores will be given for this workout. 1. Total distance accumulated on the rower 2.  Total reps performed in the AMRAP.

Movement Descriptions:

DOUBLE-UNDERS

The rope must travel underneath feet twice before rep is counted.  Single jump ropes are permitted between double-under reps but will not count towards the total. Open Division Only- 120 reps of a single-under can be chosen ILO the 40 double-unders.  Prior to the start of the workout, Team will declare with their judge if double-unders or single-unders will be performed throughout the event. BOTH athletes must perform that jump rope variation.  One athlete cannot perform double-unders and the other perform singles.

FRONT-RACK LUNGES

Starting with knees and hips extended with barbell in the front-rack position, athlete can then begin the front-rack lunges.  These are performed as alternating.  Each rep is completed when the lunge leg returns to the start position with knees and hips extended at the top.  Any front-rack hold of the barbell is permitted as long as the bar remains on top of the shoulder.  If barbell slips or falls below the shoulder at any time during the rep, it will be considered a no-rep.  If lunge set is broken up, athlete can begin the next lunge with either leg.

HANDSTAND PUSH UPS (RX)

Each athlete will have a box measuring 40 inches wide and 24 inches deep. Hands must remain inside the box. If any part of the hand, including the fingers touches the tape line at any time, the rep will not count. The arms must be fully extended before the athlete may begin to lower their body. Each rep begins and ends with the athlete in the lockout position with the heels against the wall and arms fully extended. At the bottom, the crown of the head must make contact with the ground. The feet do not need to remain in contact with the wall for the duration of the movement, but the feet must return to the wall at the beginning and end of each rep. The feet may be no wider than the width of the hands at any point during the rep. The rep is credited when the athlete returns to the lockout position with the heels on the wall; arms, hips and legs fully extended. Kipping or strict are both allowed.

HAND-RELEASE PUSH-UP (OPEN)

Movement begins with elbows locked out in a planked position with feet no wider than shoulder width.  A straight body position must be maintained throughout the push-ups.  No snaking, sagging, or pushing up from the knees.  The chest (nipple line or above) must touch the floor.  Hands must be lifted completely off the ground between each rep.

Row & Go:

Partner A: Max Distance Row
Partner B: AMRAP

Cash-out: 50 Wall Balls (20/14#)

Workout Description:

Teams will begin at the wall with one person standing behind the medicine ball.  Upon “Go”, an athlete will begin performing Wall Balls. Partners can switch as needed until all 50 reps are met.  After completion of the Wall Balls, Team will move to the middle 3 rounds.  All published reps will be totals, and continue to be shared as needed until completion.  Once the 3 rounds of Box Jumps, Toes-to-Bar and Deadlifts are finished, Team will move back to the medicine ball to complete the final 50 Wall Balls.

Scoring:

Time to complete. 16 Minute time cap. Uncompleted reps will be added to 16:00 as 1 second per rep.

Movement Descriptions:

WALL BALLS

The medicine ball must be taken from the bottom of a squat, hip crease below the knee, and thrown to hit the specified target. There will be a line on the wall set at the required height, and the ball must hit ABOVE the line.  If the ball hits the line or does not hit the wall, it is a “no rep.” If the ball drops from the top, it cannot be caught off the bounce to begin the next rep. The ball must settle on the ground before being picked up for the next rep.  Both Male and Female RX athletes will be required to shoot to a 10’ line.  Open Men are required to shoot to a 10’ line and Open Women are required to shoot to a 9’ line.

BOX JUMP OVERS

A two-footed take off is required. The athlete may face the box or jump laterally.  Hips do NOT need to fully extend on top of the box.  A jump down or step down from the box is acceptable. Clearing the box is also an option. The athlete must pass all the way over the box to the opposite side from which they started. Touching the box with anything other than the feet during a rep is not permitted. The rep is complete when the athlete’s feet touch the ground on the other side of the box.

TOES TO BAR

In the toes-to-bar, the athlete must go from a full hang to having the toes touch the bar between the hands at the same time. At the start of each rep, the arms must be fully extended and the heels must be brought back behind the bar. Overhand, underhand or mixed grip are all permitted. The rep is complete when both feet come into contact with the bar at the same time, between the hands. Any part of the foot may make contact with the bar.

DEADLIFT

The Deadlift begins with the barbell on the ground. The athlete’s hands must be outside the knees. The rep is credited when the athlete’s hips and knees reach full extension and the athlete’s head and shoulders are behind the bar.
